How to Read a Nutrition Panel: The 10-Minute Skill

The front of a protein tub is an advertisement. The Nutrition Facts panel on the back is the contract. Learn to read the contract and you stop paying for the ad. This is a ten-minute skill, and it pays for itself on the first shopping trip.

We'll read a real one: the Transparent Labs 100% Grass-Fed Whey Isolate panel. It's Informed Sport certified, which we'll get to — that's a separate question from what's actually on the panel.

1. Serving size — the number everything hangs on

Start at the top. Serving size: 1 scoop. Servings per container: 30. Every other number on the panel is per serving, so if you misread the serving size, you misread everything else.

This is where the front of the label most often misleads. "28 g protein" is true — per scoop. If a competitor advertises "30 g protein" but the serving is two scoops, the honest comparison is 15 g per scoop, and the tub holds half as many servings as you assumed. Always convert to a common unit before you compare. (More on that in isolate vs concentrate.)

2. Calories and the protein line

Transparent Labs lists roughly 120 calories and 28 g protein per scoop. That's your density check: 28 g protein ÷ 120 kcal ≈ 23 g per 100 calories. For a protein supplement you want that ratio high — it means you're buying protein, not filler.

Multiply protein by 4 (calories per gram) and you get 112 of the 120 calories from protein alone. Almost the entire scoop is protein. That's what "isolate" buys you.

3. The sugar and sweetener lines

Under Total Carbohydrate you'll find Total Sugars and, indented beneath it, Added Sugars. Transparent Labs lists 0 g added sugar and sweetens with stevia (Reb M) — no sucralose, no acesulfame potassium. That's a formulation fact, not a health verdict: some people prefer stevia's taste, others prefer sucralose blends like the one on Optimum Nutrition's Gold Standard (an Informed Choice-certified product). The panel just tells you which you're getting, so there are no surprises.

Watch for sugar alcohols (erythritol, maltitol) — common in bars and in some blends like Legion's, which sweetens with stevia and erythritol. They're listed separately and count toward carbohydrate but not added sugar.

4. The ingredient list — read it like a ranking

Ingredients are listed by weight, most to least. On a clean isolate, the first ingredient should be the protein source (e.g., "grass-fed whey protein isolate"). If a sweetener, oil, or vague "protein blend" shows up before the protein you're paying for, that tells you something.

Two traps to know:

  • Proprietary blends. If the panel says "Protein Blend 30 g" and lists three sources without individual grams, you can't tell how much of each you're getting. Undisclosed blends are worth a mental discount.
  • Amino spiking. Added free aminos (glycine, taurine, creatine) can inflate the nitrogen a cheap protein test reads without adding usable complete protein. A panel that breaks out those aminos separately is being straight with you.

5. % Daily Value — a quick reality check

The % Daily Value column tells you how a serving fits a 2,000-calorie reference diet. It's most useful for the micronutrients: sodium, potassium, calcium, iron. For sodium especially, glance at the milligrams — a "protein" product with 300 mg sodium a scoop adds up if you have three a day. What counts as "a lot" for you is a clinician question, not a label question — this is general information, not medical advice.

6. Turn the panel into price math

Now leave the panel and pick up the price tag. Two numbers make every product comparable:

  • $ per serving = price ÷ servings per container. Transparent Labs: $59.99 ÷ 30 = $2.00/serving.
  • $ per 20 g protein = ($ per serving ÷ protein grams) × 20. Transparent Labs: ($2.00 ÷ 28) × 20 = $1.43.

That second number is the great equalizer. It lets a 28 g isolate, a 22 g isolate, and a 30 g shake stand in the same line. Legion's Whey+, at $2.00 a serving and 22 g, comes out to $1.82 per 20 g — more per gram than Transparent Labs at the same price per scoop, because the scoop carries less protein. Neither is "wrong"; the math just makes the trade visible. We keep a running price-per-20g-protein league table built on exactly this calculation.

A worked comparison: two tubs, one honest verdict

Say you're choosing between two tubs on the same shelf. Tub A: 30 servings, 28 g protein, $59.99, one scoop per serving, an Informed Sport mark, stevia. Tub B: 40 scoops in the tub, "30 g protein" on the front, $49.99 — but the panel says the serving is two scoops. So it's really 20 servings at 15 g per scoop.

Run the panel math:

  • Tub A: $59.99 ÷ 30 = $2.00/serving; ($2.00 ÷ 28) × 20 = $1.43 per 20 g.
  • Tub B: $49.99 ÷ 20 real servings = $2.50/serving; ($2.50 ÷ 30) × 20 = $1.67 per 20 gand you finish it in twenty servings instead of thirty.

The cheaper sticker was the pricier protein. Nothing about Tub B was a lie; the front just counted on you not reading the serving size. That's the whole game, and now you're not playing it.

7. The 10-minute checklist

Next time you're holding a tub, run this:

  1. Serving size and servings per container — what counts as "a serving"?
  2. Calories and protein — is protein ≥ ~10 g per 100 kcal?
  3. Added sugars and sweetener type — any surprises?
  4. First ingredient — is it the protein you're paying for?
  5. Proprietary blend or amino spiking — full disclosure or not?
  6. Sodium and other %DV lines worth a glance.
  7. Price ÷ servings, then × 20 ÷ protein grams — your $ per 20 g.
